The eleven tests / Pull-up

Test 02 of 11 · Strength

The pull-up test, and why most men over fifty skip it

The rule. Dead hang to start, chin clearly over the bar, controlled on the way down. No kipping, no bouncing out of the bottom.

This is the test most men over fifty skip, and it is the one that separates them fastest. Grip and upper-back strength are the first things to go and the slowest to come back.

The four rungs

Find yourself on one of these.

Your level on this test is the highest rung you can hold cleanly today. Not the one you could hit on a good day five years ago.

01Foundation

30-second dead hang

02Working

10 inverted rows, feet on the floor, chest to the bar

03Strong

3 strict pull-ups

04Standard

8 strict pull-ups

Where it goes wrong

The two that cost people a rung.

Mistake 01

Starting from a bent arm

A dead hang means the elbows are straight and the shoulders are loaded before the first rep. Starting with a little bend hides the hardest part of the movement and turns a pull-up into a half rep.

Mistake 02

Dropping out of the top

The lower half of the rep is where the strength gets built. Falling off the bar after the chin clears it means training only the part you are already good at.

Moving up

How to earn the next rung.

  1. 01

    Own the hang first

Thirty seconds hanging, three times, three days a week. Grip is the first thing that fails and the first thing that comes back. Nothing else moves until this does.

  2. 02

    Rows before reps

Inverted rows with your feet on the floor train the same pull at an angle you can actually load. Ten clean rows is the honest gate before pull-up work starts.

  3. 03

    Band assistance that tapers

A loop band under one foot takes weight off the rep. The trap is staying on the same band for months. Drop to a thinner band every three weeks whether it feels ready or not.

Before you ask

Two questions that come up every time.

Can a 50 year old learn to do a pull-up?

Yes, and the timeline is usually shorter than people expect. Ten to sixteen weeks from a thirty second dead hang to one strict rep is a normal pace when the hang work and the row work are done properly first.

How many pull-ups should a 50 year old do?

Three strict reps is Strong. Eight is the Standard, and eight is genuinely rare past fifty. One honest rep already puts you ahead of most men your age.
