The conditioning test, and why it is not intervals to failure

The rule. Continuous work, not intervals to failure. At the end you should be able to speak in short sentences, working hard, not wrecked.

Every other test on this list asks what you can do once. This one asks whether you can keep doing anything at all, and it is the test that quietly decides how the other ten feel by the end of a session.

The four rungs

Find yourself on one of these.

Your level on this test is the highest rung you can hold cleanly today. Not the one you could hit on a good day five years ago.

01Foundation

10 minutes brisk walking, conversation still possible

02Working

20 minutes continuous, or 3 × 3-minute rounds on the bag

03Strong

5 × 3-minute rounds, 1 minute rest

04Standard

6 × 3-minute rounds, 1 minute rest, last round as strong as the first

Where it goes wrong

The two that cost people a rung.

Mistake 01

Going out too hard

A first round at full effort buys a fifth round that falls apart. The Standard rung is written the way it is on purpose: the last round has to be as strong as the first.

Mistake 02

Confusing wrecked with fit

Being destroyed at the end proves the effort was too big, not that the session was good. Short sentences at the finish line is the target.

How to earn the next rung.

  1. 01

    Ten minutes, brisk, conversational

    This is the Foundation rung and it is not a placeholder. Ten minutes where you could still talk, most days.

  2. 02

    Twenty minutes continuous

    Walking uphill, rope, bag, bike, it does not matter. Continuous is the word that matters.

  3. 03

    Three rounds of three

    The heavy bag is conditioning that does not feel like cardio, which is why it actually gets done. Wraps and gloves first, always.

Before you ask

Two questions that come up every time.

How much cardio should a 50 year old do?

Twenty minutes of continuous work, a few times a week, covers the Working rung of this standard. Beyond that it is about keeping the effort repeatable rather than making any single session harder.

Is walking enough after 50?

Ten minutes brisk is the Foundation rung, so it is a real starting point rather than nothing. It stops being enough once you can hold a conversation the whole way through.
